What to Eat Before a Run, According to a Sports Dietitian - Real Simple

Going for a run without properly fueling up on food—or with too much food in your belly—can make or break your workout experience. It feels physically uncomfortable, can be mentally distracting, and affects energy, stamina, and performance. Depending on the length and intensity of the run, some people do actually prefer to hit the pavement on an empty stomach, while many others need a little something in their system to avoid hunger pangs, dizziness, and discomfort. But it does matter what that “little something” is, because nutrition plays a big role in how good you feel during a run and how well your body responds to the exercise.

So what are the best foods to eat before a run, and what nutritional benefits make them so ideal? How long before a run should you eat, and does it depend on what time you plan to run? We asked Angie Asche, M.S., R.D., CSSD, a registered dietitian, board certified specialist in sports dietetics, and owner of Eleat Sports Nutrition, for her best advice on what to eat before a run.

Do You Always Have to Eat Before a Run?

The short answer: No, not if you don’t need to or don’t like it. It depends on the person, their appetite, their workout timing and intensity, and their preferences. This is particularly true for people who run first thing in the morning. “I’ve worked with runners who prefer running, specifically shorter distances, on an empty stomach, and I’ve also worked with runners who hate feeling any sort of hunger mid-run, so they prefer to eat before,” Asche says. “Trial-and-error on training runs is your best bet to find what works best for you personally.”

When she works with runners who’d rather not eat before a 30- to 45-minute morning run, she recommends “prioritizing well-balanced dinners the night before, containing all three macronutrients [protein, carbohydrates, and fat], and consuming something (i.e., breakfast) shortly after they finish their morning run.”

Pre-Run Nutrition Tips

Prioritize carbohydrate, protein, and hydration sources (that you tolerate best).

“I recommend, if possible, either consuming a meal three to four hours before [a run], or having a snack 30 to 60 minutes before your run, that consists of carbohydrates and protein—but more importantly, something that you personally find you tolerate best,” she says, adding that smoothies are an excellent option if you find solid food too tricky to consume/digest before running.

No need to hyper-fixate on precise numbers and nutrient measurements, but, for reference, Asche suggests runners aim for the following ballpark amounts:

“As a pre-run meal, aim for 1 gram of carbohydrates per kilogram of body weight (for a 150-pound runner, this is about 68 grams), and 16 to 24 ounces (2 to 3 cups) of fluid in the hours leading up to your training,” she says.

"Depending on the temperature and humidity, you may need to adjust your hydration strategy," she adds. You may need to increase or decrease your fluid intake and reach for some electrolyte sources to make up for any sweat loss.

Make nutrient-dense plant foods part of each meal or snack.

Asche lists fruits, whole grains, and nuts, especially almonds, as great choices—anytime, but particularly before running or other types of exercise.

Almonds are an antioxidant, vitamin-E powerhouse, and eating just a handful (23 almonds) provides 50% of your daily recommended dose,” says. “According to new research, almonds help with fatigue from exercise and reduce muscle damage, making them an ideal food for exercise recovery. A [recent, small] study involving people who exercise less than three times a week demonstrated that snacking on almonds daily for two weeks increased leg and lower back strength during recovery, decreased muscle damage the first day of recovery, and reduced fatigue and muscle tension.” 

How Long Before a Run Should You Eat?

Listen to your own body's needs, but a good rule of thumb, according to Asche, is to eat a carb-protein combo meal three to four hours pre-run, or eat a carb-protein combo snack half an hour to one hour pre-run.

She notes that how much you eat, what you eat, and how close to your workout you eat will all depend on the length and vigor of the upcoming run. “The higher the intensity and more prolonged the exercise, the more your body is going to rely on carbohydrates,” she says.

If you’re planning a longer, more intense run, you’ll want to replenish with “simple, quick-digesting carbohydrates to keep blood glucose levels stable and prevent fatigue” during the workout too, Asche adds.

“For high-intensity runs lasting up to 75 minutes, supplement with carbohydrates as needed (typically just in fluid form),” she says. “For runs longer than 90 minutes, bring a simple source of carbs to consume during it that’s low in fat and fiber, and provides between 30 to 60 grams of carbohydrates per hour, starting with the low end. Some examples include a liquid form of carbohydrates, gel, waffle, honey, or banana.”

What to Eat Before a Run First Thing in the Morning

  • Smoothie with banana, almond milk, almond butter, and coffee. “Smoothies are great for this to ensure you’re properly hydrated,” Asche says. “Blend up almond milk, some cold brew or coffee for caffeine, a frozen banana for carbs, and almond butter.” 
  • Fresh fruit and source of protein, like nuts or nut butter. “Dried and fresh fruit are always one of my personal favorites, combined with a source of protein. Simply snack on an apple with almond butter if you want something light,” she says.

What to Eat Before a Run Mid-Morning or Afternoon

Asche reiterates the importance of incorporating a source of all three macronutrients: carbs, protein, fat. “Have a similar small snack as mentioned above, or if you have more time and need breakfast, I suggest something like [the following],” she says:

  • Overnight oats made with Greek yogurt, sliced almonds, honey, and fresh berries
  • Eggs with toast and avocado
  • Toast with nut butter and fresh berries

Foods to Avoid Before a Run

Asche suggests steering clear of anything with “an excessive amount of fiber,” especially processed products with added fiber, naming snack and protein bars like Quest or Fiber One bars. Fried foods that are high in fat are also not a great idea before intense exercise or a jog. “For many runners, artificial sweeteners and sugar alcohols also cause stomach upset when consumed before a workout,” she says.

Inaction in Congress threatens WIC benefits, Biden administration says - The Cincinnati Enquirer

Missouri Jayne, 3, surveys the food plate her mom put on the kitchen table in front of her. It’s after-school snack time in the Reynolds’ Ludlow, Kentucky, home. She scoops a spoonful of yogurt, then reaches for some fresh walnuts.

Missouri and her mom, Allison Reynolds, are among millions of moms and kids – including hundreds of thousands in Ohio, Kentucky and Indiana – who take part every month in the U.S. Department of Agriculture’s Women, Infants and Children Special Supplemental Nutrition Program.

The program is for low-income pregnant and post-partum people, infants and children through age 4 who are at nutritional risk. It provides nutritious foods, including fruits and vegetables, baby cereal and wholegrain foods, canned fish and eggs, soy-based beverages and, when needed, special infant formulas and medical foods.

The average monthly food benefit for each participant in fiscal year 2022 in Ohio was $43.40, according to the USDA Food and Nutrition Service. In Kentucky, the average was $43.05, and in Indiana, $39.64.

“It changed our lives,” Allison Reynolds said.

But funding for the program commonly called WIC is threatened this year because Congress has yet to approve an increase that would last an entire year. Instead, lawmakers have allowed the program to continue through short periods on 2023 budget levels of about $6 billion.

The U.S. Agriculture Department says it needs a billion dollars more in the current fiscal year 2024, which started in October and lasts until the end of September, to offset a rise in food prices and a need among more people for the program. But some lawmakers say they won’t support that kind of an increase.

The Biden administration asked Congress to approve $7.5 billion for WIC for the fiscal year 2024, and a funding shortfall could leave 2 million people across the country turned away, according to the Center on Budget and Policy Priorities, a nonpartisan think tank that analyzes federal and state policies.

Ohio and Kentucky say they will not turn people away, but USDA head has concerns

The Ohio Department of Health in December 2023 was able to provide nutrition, education and support to 176,472 Ohio women, infants, and children, records show. That included more than 15,000 qualifying pregnant and postpartum people, infants and toddlers from Hamilton County.

A spokesman for the health department, Ken Gordon, said the program always anticipates receiving the full estimated amount from the federal government.

“If that changes, (the Ohio Department of Health) can make adjustments to the WIC program without needing to turn participants away,” he said. The health department “cannot speculate” on what adjustments might need to be made were that shortfall to happen, he said.

Brice Mitchell, spokesman for the Kentucky Cabinet for Health and Family Services, was optimistic about the program, at least for now.

"The recent approval of continued funding from Congress through March 2024 will allow us to continue to provide services and healthy, nutritious foods to our families," Mitchell said. "At this time, we are confident that services and benefits can continue through April without risk of turning families away or introducing a waiting list."

Thomas Vilsack, secretary of the U.S. Department of Agriculture, gave a different take on the situation in a press call this month. He said the nutrition program would face a shortfall in funding by September if Congress failed to fully fund it by Jan. 19.

He said Congress directed the agency to spend at a faster rate than Congress has provided the funding. If reserves run out, he said, there will be a shortfall by the end of fiscal the year.

On Jan. 19, rather than fully funding the department's request, Congress passed another stopgap spending plan at the 2023 level to last through the beginning of March.

The Center on Budget and Policy Priorities estimated that about 52,000 Ohio eligible participants could be turned away in September 2024 if the program is not fully funded. For Kentucky, the center's estimate was 34,000. In Indiana, it's 43,000.

'It changed everything,' Northern Kentucky mom says

The idea of cuts to the nutrition program makes Reynolds nervous – not for her family, which she said is on the path to being financially stable – but for other families who need the same stability she gained from the WIC program.

Allison Reynolds, of Ludlow, makes an after-school snack for 3-year-old Missouri on Jan. 17. The costs are covered by a women, infants and children supplemental food benefit, which U.S. Agriculture says is threatened by potential funding cuts.

She was a stay-at-home mom and pregnant in 2020 when the children's father left the family due to an addiction disorder, she said. She gave birth to Missouri prematurely that December, at 4.4 pounds, and learned she could not breastfeed her daughter.

"The preemie formula we were going to need was about $50 a can," she said. "Missouri probably wouldn't have had the correct formula." But her supplemental food benefit covered the cost.

More recently, a WIC nurse recommended that Missouri get her hemoglobin checked. And through that test, Reynolds learned the little girl was severely anemic – to the point of having a heart murmur. WIC has helped Reynolds give her daughter the nutrition she needs to overcome imbalances that caused the anemia.

Missouri's health has improved. Her murmur disappeared, and Reynolds credits the WIC program – both nurses and nutrition – for her daughter's health, as well as help for her son and herself.

"It changed everything," Reynolds said.

TB12 nutrition, Brady Brand apparel, and NOBULL have all merged in an agreement announced Tuesday that makes the seven-time Super Bowl champion the No. 2 shareholder of NOBULL, behind Repole.

Both Brady and Repole will be instrumental in the vision and strategy for NOBULL, working closely with the experienced management team, the company said in a news release.

“Mike and I have known each other for several years and we share an intense drive to be better every day,” Brady said in a statement. “The decision to partner with Mike and NOBULL was a no-brainer. Throughout my playing career, I surrounded myself with the best teammates in the game and I feel fortunate to be joining another incredible team that’s focused on inspiring the next generation of athletes and people who want to be better versions of themselves every day.”

Repole, known for building brands including Vitamin Water, Smart Water, and Body Armor, took a majority stake in NOBULL in 2023 to spearhead and accelerate the growth of the company and expand its consumer base.

The addition of Brady to the NOBULL team will certainly help accomplish those goals, according to Repole.

“What drew me to NOBULL was the mentality of the brand, but I had a vision for the company that was much bigger than sneakers and apparel,” Repole added. “NOBULL will change the game in training and nutrition and Tom is the perfect partner to start this journey with as we support those determined to reach their mental, physical, and nutritional goals.”

ESSNA insights: AI and sports nutrition – navigating the latest policy and industry developments - NutraIngredients.com

Decision makers are in the process of introducing legislation governing the use of AI. In this context, staying current on both industry and policy developments is critical for capitalising on emerging opportunities and addressing upcoming challenges.

However, the debate surrounding AI is constantly evolving, as is its significance in the sports and active nutrition sector. ESSNA has begun to investigate how sports nutrition and AI are linked, as well as the opportunities and challenges that lie ahead, particularly in light of the policy framework that is being developed - for the first time - in the European Union.

With research and science at the heart of the sports foods sector's growth, personalised nutrition and the transition from a one-size-fits-all model to products tailored to consumer need will continue to trend, with AI set to play a key role.

Businesses can use AI apps to analyse sensory data and consumer preferences to optimise product development and fine-tune their formulations and flavours. What’s more, as AI becomes more advanced and ‘deep learning’ tools capable of intelligent decisions become ubiquitous, so too does the possibility of generating unique assessments of consumers’ nutritional needs and analysing the effectiveness of ingredients to provide bespoke products and services.

AI can help companies produce tailored products based on individuals’ genetics, differences in nutrient processing and lifestyle patterns, allowing sportspeople to transcend biological limitations and optimise their performance. Beyond product development, companies can also use AI to expand their customer base with service-led solutions, providing meal plans, recipes and education.

While businesses can use AI to develop innovative solutions in personalised nutrition, tools such as ChatGPT and Bard that are already available to consumers are capable of providing dietary and exercise advice. This “guidance” however is often incomplete, not based on the latest research and even misleading.

For example, a test​ conducted by the United States Anti-Doping Agency (USADA) and a registered dietitian demonstrated that AI-generated nutritional guidelines can lead athletes to consume insufficient calories and carbohydrates, potentially undermining their performance and health.

As USADA and researchers have argued, nutrition and training plans are so individualised and vary from week to week that ChatGPT cannot account for such unique circumstances. Raising awareness of this issue and gaining a better understanding of how AI can be used to help consumers live healthier and more active lifestyles is critical for businesses and professionals in the sports and active nutrition industries. 

Using AI for marketing purposes

The sector of marketing and communications is among the domains where AI can contribute the greatest value. Businesses can use AI to create buyer personas, speed up their consumer communication activities – for instance, by producing draft media content – and reinforce the marketing of their products.

Nevertheless, businesses shouldn’t solely rely on tools such as ChatGPT for communication purposes and they should ensure marketing content generated via AI adheres to regulations. For example, when it comes to communicating the benefits of sports foods, ensuring compliance with legal frameworks such as the EU Nutrition and Health Claims regulation, is vital.

Regulatory developments

In December 2023, in a groundbreaking policy development, the European Parliament and the European Council (which is made up of the EU heads of state and government ministers who come together to discuss and scrutinise European legislation) reached a provisional agreement​ on the regulatory proposal on the EU Artificial Intelligence Act (AI Act).

Following a risk-based approach, the objectives of this landmark legislation are to ensure that AI systems used across the EU market are safe and respect fundamental rights, norms and values. This includes measures to govern how businesses use “high-risk” AI systems (such as medical technology and devices), which may pose a risk to the health, safety or rights of individuals. The legislation also aims to introduce greater transparency and accountability in the use of AI systems to ensure compliance and minimise risks.

Sports nutrition businesses should also be aware that the upcoming regulation will impose financial penalties for violations of the AI Act which can be up to €15 million, as well as fines for the supply of incorrect information up to €7.5 million.

While the proposal must still undergo a lengthy political process prior to formal adoption, it’s crucial that sports food businesses keen to explore the functionality of AI understand the challenges and risks posed by a largely unregulated technology that can undermine consumer safety and individual rights.

As the sports and active nutrition sector continues to grow, rapid advances in AI can unlock the industry's potential for further development, ranging from product innovation to optimisation in the manufacturing process. At the same time, AI's integration into personalised nutrition presents both opportunities and challenges for the industry.

Ensuring consumer safety is just as important as staying on top of market trends. Staying up to date on the regulatory landscape of AI and working closely with decision makers to ensure that upcoming rules promote innovation while avoiding administrative burdens is critical.

Red Ant chutney or the Kai Chutney, a thick paste from Odisha in India, has been touted as quite the trendsetter nowadays. It has recently received the Geographical Indication (GI) tag for its taste, texture and nutritional benefits. The name of the chutney is enough to raise many questions on its taste, how it is made, and if its dangerous.

What is red ant chutney?

In the Mayurbhanj district of Odisha, the tribals prepare a unique dish called Kai Chutney or Red Ant Chutney. “It is made using red weaver ants along with a blend of spices. The GI tag emphasises both the dish’s distinctive flavour and its nutritional value. Apart from being nutritionally dense, it has healing properties too,” explains nutritionist Archana S.

What are the nutritional properties of red ant chutney?

Research conducted by Orissa University of Agriculture and Technology reveals that red weaver ants are rich in proteins, calcium, zinc, vitamin B-12, and other nutrients. “Consumption is believed to boost immunity, enhance vision, and benefit the brain and nervous system. However, further scientific exploration is needed to thoroughly understand the nutritional and medicinal aspects of these ants,” says Archana.

How is red ant chutney made?

Red ant nests are carefully collected, soaked to separate them from debris, and sun-dried. The dried ants and eggs are then combined with a mixture of garlic, ginger, coriander leaves, cardamom, tamarind, green chilies, salt, and a hint of sugar to enhance the taste. “The chutney maintains its quality for up to a year when stored in glass containers,” says Archana.

How does red ant chutney taste?

Weaver ants contribute a sour and tangy flavour to the chutney, deriving the tanginess from formic acid. This unique taste adds to the appeal of Kai Chutney, and has become quite a delicacy. In fact, selling this unique tasting chutney has become an occupation for many in Odisha.

In Chhattisgarh, a preparation known as Chapda Chutney uses red ants, ground using a stone grater, and has a sour taste. Internationally, ants are used in various culinary practices. “In Laos, ant eggs (larvae and pupae of weaver ants) are used in salads and soups. In Thailand, ant eggs are stir-fried with local herbs and vegetables. Colombia features hormigas culonas ants as snacks, fried or roasted with salt. Mexico enjoys escamoles, or ant egg caviar, added to dips and dishes as a delicacy,” says Archana. In fact, not only red ants, but many other insects and worms have been consumed in India as delicacies, and these come with their own list of health benefits.
